The Only 4 Supplements Worth Your Money (According to the Science)

Walk into any supplement store and you'll be confronted with hundreds of products promising extraordinary results. Most of them are backed by little more than marketing. Here's what the research actually supports.

1. Creatine Monohydrate

Creatine is the most researched supplement in sports science — and the evidence is overwhelming. It increases phosphocreatine stores in your muscles, allowing you to produce more energy during high-intensity exercise. Translation: more reps, more weight, faster strength gains.

Dose: 3–5g daily. No loading phase required. Take it consistently and the benefits accumulate over time.

2. Protein Powder

Not a magic muscle-builder, but an extremely convenient way to hit your daily protein targets when whole food sources aren't accessible. Whey, casein, or plant-based — the source matters less than hitting your total daily target.

Dose: Use it to supplement, not replace, whole food protein. 1–2 scoops per day as needed.

3. Vitamin D3

A significant portion of the global population is deficient in Vitamin D — particularly in northern climates or for people who work indoors. Deficiency is linked to fatigue, reduced immune function, and impaired recovery. Supplementing is cheap, safe, and effective.

Dose: 1,000–4,000 IU daily. Take with a meal containing fat for best absorption.

4. Omega-3 Fatty Acids

EPA and DHA — found in fish oil — have strong evidence for reducing inflammation, supporting joint health, and improving cardiovascular markers. For active individuals, this translates to better recovery and reduced injury risk.

Dose: 2–3g of combined EPA/DHA daily. Look for a supplement with a high concentration per capsule.

Everything else — fat burners, BCAAs (if you're already hitting protein targets), testosterone boosters — lacks the evidence to justify the price. Spend your money on a good diet and quality coaching first.
